Good Work outs for BiCeps?
What is some good Bicep exercises? My arms arm about 15 inch right now. I want to to get them allot bigger.
But the issues I have with them is they seem "flat". If I am walking by the mirror I think my arms look ok from the side. If I look straight on they seem really deflated.. haha. I am not sure how else to explain it. I want thick round arms and biceps have always been my area I struggle with growing. I want to widen and thicken my arms.
My bicep work outs have been lacking because I am unsure what to do in this area. Also the weighted barbell is hard to do as I tend to get this sharp pain in my left forarm for some reason and some bicep exercises also put allot of stress on my shoulder. This is a basic rundown of Bicep day.
I change it up allot but this is general idea.
I warm up with Zotman Curals @ 20lbs
Preacher Curals @ 135lbs
Hammer Curals @ 35 lbs
Sitting Bicep cural @ 35 lbs
And Finish with 21's at 50lbs. Much more weight then that hurts my forarm.
Any advice for you awesoem folks would be greatly appericated as always

oh yea every other day for two months
when i was 18 and ddnt have any clue what i was doing i would put 135 on the bench bar, and do flat bench until failure than start my arm day ......... it got my arms massive but nothing else did lol warm up with a light 5 set high rep bench then kill your arms .....
I have been doing the 5-0-2's like Nasty8 said. I have gained some good size. I did bicep yesterday and still feeling it today. Gonna try sticking to that during the cycle an see what happens.
If your arms look small straight on your need to work your triceps do pushdowns and skull crushers. As for bi's like eatbig said do back and bi's together, also do hammer curls, preacher curls, concentration curls, reverse curls, cable curls
Nasty81Nate5-0-2's....the real deal on some preacher curls
X2 on this
For me I do a wide variety of bi/tri work but a basic workout each time would be:
Preacher curls: try ur starting weight and go up to ur peak weight within 3 sets and give urself about 90seconds rest between sets THEN drop set with zero rest as u peel weights off till ur floppin around barley lifting the bar
After that do some Supersets of bi/tri (single arm curls SS w/ kickbacks)
(straight bar curls SS w/ v-bar pressdowns)
Toss the rope on the cable and do dropsets of rope hammer curs ending with single arm rope hammer then pop the pin and lift the pully to do the same with triceps rope extensions
I always end with resistabands doing 25 reps of curls and 25 reps of cross body curls)
My arms are rocked so hard and so pumped I can't even fill a water bottle up caus I'm shaking so bad
The other thing to do would be incorporate longer rest periods mix and match with the higher intensity workout above.
From what everyone says it looks like over training like you said below. But in the end I think to each there own. Everyone's body responds diferently. I am backing off and seeing what happens. I treid the 5-0-2's like Nasty said. I did wide, narrow and netural grip with them. Def a good pump.
I cant say I have heard of these. But I will look into them. Thanks man
OE2000Had to look this up too.... lower the bar for 5 sec, no rest, lift for 2 seconds.... Thanks Nasty!
Nasty81NateKiller pumps bro
def a good pump with the 5-0-2's. Thanks man
I do biceps and back together because to do back you are using your biceps. They'r both a pulling workout. If your doing a bicep specific routine twice a week and a back workout on its own seprate day then you are working out your biceps three days a week. I think we may have found your problem. Besides that, the bicep is a smaller muscle group that doesn't take much to tear down. I can give you my routine im doing now, that way you'r only training bi's once a week. Plus its better to make a dramatic change every once in a while for muscle confushion. I know it will make you grow for sure and my routine is not complicated at all. I want to challenge you do this and log your progress. You said your arms are 15'' rite now so come back in a month and let us know the results. You will be happy bro. Also wanted to ask, how long do you usually go into the gym for? It should be 45 mins to an hr. No longer no less.
Theres also a guy at my gym I seen one day that had a dumbell in each hand and was standing uprite in front of the mirror doing a bicep excercise or at least trying to. He was swinging his whole body around and using every muscle but his bi's and was going soo fast like he was running without his legs moving. So use use the right amount of weight and good form.
Are you over training your bi's? How long have you been doing this exact routine, how many days a week do you train bi's and for how long? How many days of full recovery do you have a week? Its very easy to over train. Over training a specific muscle group is the process of breaking down a muscle that is already broken down, which hasnt had a chance to repare itself yet. Muscle grows in the recovery process to adapt to the weight you last lifted so that next time you lift that weight your body adapted enough to accomplish the lift. muscle takes time to grow. A couple of things that I would also recomend is to squeeze your bi's at the top of a contraction with a short pause. Also try to change up the grip of bicep exercise such as close grip and wide grip. This will hit different parts of the bicep or different "heads". For example, when your on a preacher curl, use a easy curl bar with the funny bends in it and do 3-4 sets with your hands on the close bends then do 3-4 sets with your hands on the farther out bends. Like I said previously, muscle takes time to recover/grow along with a good diet and 8-9 hrs of sleep. Ive seen ppl at my local gym train the same muscle groups every day 7 days a week 2hrs or more for a year and not grow at all and they wonder why.
Hey thanks for the post. On the 21's I do 7 wide, 7 nutural, and 7 close grip. Three sets. I will try the EZ for that with the preacher curl and focus on teh contraction more at top and see what happens. As far as training. right now I am going 5 days a week. I take all day Weds and Sun. I get plenty of sleep.. I love my sleep. My diet is good and I am taking my vitimans. I dont think it is due to overtrianing. I do Biceps twice a week and work back once a week inbetween biceps. Try to give them plenty of time to recover. Also like lift lower weight to get the form correct. I have seen guys at the gym do the same thing. Throwing there body around trying to lift weight and not hitting the muscle as they should. Thanks for the advice
Bro, like eatbig said you are working bi's way too much for a small muscle group. I do 4 on one off- chest-tri's, back-bi's, legs-abs, shoulders-calves, and cardio on all days but leg day. Sometimes I even take an extra day off in the middle if I am feeling sore. That means each bodypart every 6 or 7 days. Its not quantity but quality. Thats just my opinion.
Thanks bro. I run into ppl just like brett5891 that ask for advice but dont want to accept that, good advice is what will work. If you say your way is not working for you then why deneie this advice? Bet he still won't listen tho even with 2 of us tellin him the same thing.
I am unsure how I am not listening to your advice here? You asked questions that were then followed by my answeres.
I do not know everything about lifting and if I thought I did I would not be posting in a fourm asking for advice.
I laid out what I do when I lift in post and answered your question on how often I lift and thew in when I train back. So pople with more experiance (such as you or anyone else) could tell me if it is due to overtraining or not. I made the statement that I dont think its due to over training but again, I am unsure thus I post on the fourm. I am at work and dont have time to reply to all three of yoru post right away. So before you send snarky replies to someone just back off and chill a bit
I think you summed it up. You said you didnt have much experience in the beginning. We were just trying to help. And like you stated, you did mention again you didnt think it was overtraining. Two people told you...its overtraining. So if you don't want to hear that training bi's twice in 5 days isn't overtraining then dont ask if it is...because it is!!! You have to let the body heal my friend.
Hey, its cool bro. I understand it may have looked a lil "snarky". Sorry for that. I just see a lot of ppl not take good advice when they asked for advice. Im learning something new every day too just like you. I don't wanna seem like mr know it all but I really belive you are over training and dont relize it. Belive me when i say it is very easy to do and will hinder your gains. I say this because I have been there and when I looked into over training and changed my routine, I blew up. I wish you the best of luck and hope to see you get the results you want and keep growing. Bye the way here is an example of my routine to give you an idea of what I do.
Each day I work out for 1 hr. I eat plenty of quality calories to grow and get 8-9hrs of sleep each night.
mon - chest & triceps (push)
tues - back & biceps (pull)
wed - legs (gives upper body a rest/and recover day)
thurs - traps & delts
fri- abs & some cardio
sat - day off (rest/recovery)
sun - day off (rest/recovory)
Its cool. dudes fulL of test here its eay to come off or look that way. haha
Thanks again man
Thanks for the advice. I was doing a similar work out to what you laid out. I will give it a try again and see what happens.
+1 for you bro. keep growing. People like us were born for this.
JtizzleAlot of peoples forearms grow just by being a secondary muscle in other workouts , but, maybe try some forearm specific workouts to bring them up ? Sometimes muscle groups are hindered from other muscle groups lagging behind.. May not be your issue but it helped me..
Almost looks like you are doing too much. I have always done only 2 movements for 3 sets each. Think heavy, brief, and intense. And as far as the pain goes I know what you mean. 14 months ago I tore distal bicep tendon (where it connects to forearm bone) and had surgery. It has been slow going and cant use too much weight. But I am getting results by doing movements very slow and controlled. One thing that has helped is cable movements. They seem to take some stress off of joint/tendon where it was repaired.
Thanks for the reply. The weight I leif it pretty low because I do make sure my form is correct and I take the movement slow. I am overly aware of that now due to my shoulder. The preacher curl is great because it takes all the stress off my shoulder.
Ha I just read all the back and forth and realized I overtrain my biceps :( I have to change to back/bi caus I'm slamming my arms too much
But anyway I always make sure to squeeze my bicepts at the peak of each and every rep amd that ha helped a lot recently
Yeah I backed off on the biceps and seeing what happens. I did the 5-0-2's like Nasty said.. that def got a good pump and felt it the next day.
