+ 11 BODYWEIGHT EXERCISES- CHEST pt 1
I was certified in 2012 by i.s.s.a as a trainer. Worked at a couple gyms and built a part time personal training business in which I would go to people's homes but mostly we would meet at parks for routines...did a lot of bodyweight stuff..
I started to respond to a post where a member found himself without a gym because of the Corona Virus..it's crossed the line guys and gals..shutting gyms down..but instead of responding I decided to do a write up to help others that might find themselves in this exact predicament..ALSO switching to this routine could really help shock the body into new strength, endurance, and growth..strength that really stays with you and gets your stabilizer muscles involved a LOT.. do you have access to a park? Generally you can find a place to do pull ups and dips at a park..or look on Amazon or eBay for a calisthenics station..or buy a pull up bar and dip station.. whatever fits your budget..items that help are a belt with chain and some weight for weighted pull ups and dips.. if not this routine still works well..I did this for 3 months and was very happy with the results and just how I felt physically..VERY strong and all my lifts went up when I came back to the gym.
THE ROUTINE
Day 1 CHEST- [EXERCISE ONE] do dips and focus on your chest..arch forward to where your chest is parallel with the ground/Dip bars.. really use the mind/Muscle connection..push with your chest..limit your arm use as much as possible(for triceps lean back with your back straight and lock out..that's another routine though).. secondarily arms will come into play..the longer you do this routine the better you will get at it. Meaning you'll get better at isolating and using your chest moreso than your arms. Dips..do sets until you reach 300 total reps..each set you're going to hit reps until ALMOST failure..your pacing yourself.. When you feel as though you have 2... maybe 3 left..stop..time exactly 60 seconds (this is highly important..it's every bit as important as the exercises) then hit another set. Have paper handy to write your reps..when you reach 300 reps.. you're done..time to move on to the next exercise..rest 2 minutes [EXERCISE 2]..elevate your feet on a chair, steps, bars, etc..to focus on your upper chest. Again mind/muscle..this is SO important when doing bodyweight exercises for them to be most effective. Feel the muscle..know what area your hitting..push with your chest..hands about shoulder width. Do 100 reps. Perfect form pushups. On all these exercises you're performing at a moderate speed of movement..fluid movement. Almost get to a point of locking your arms out but not all the way to keep constant tension on your chest. 100 doesn't sound bad? Well, you just did 300 dips..it's going to start burning nicely. Sets on this exercise do not matter. You just hit 100 reps with 60 second timed rest periods. Now you have 400 reps on your chest routine. Dips have primarily targeted your lower chest but the entire region comes into play.. elevated has hit upper pecs. Now we rest 2 minutes and go to [EXERCISE THREE]regular push ups. Perfect form, mind/muscle, fluid movement..almost lock out but DON'T to keep constant tension on your chest. This targets your mid pec region. Sets do not matter..reps DO..we do 100 reps with 60 second timed rest periods between sets. Now for the finisher. Rest 2 minutes and now we do [EXERCISE FOUR] assisted "push ups" I say assisted because we want high reps to burn the fuck out.. place a chair against a wall and use the arms..or stand in front of rails..or a table..a dresser in your house Even.. something you can push yourself off of..on this one.. sets matter..reps are to failure..with this form is very essential..I put my hands a little closer than shoulder width. 3 sets to failure..when I say failure..you CAN'T push yourself off anymore..keep your feet planted and go down as low as you can and push yourself back up..do these even more fluidly..a little faster. Burn the fuck out each set..all 3 sets. Let's say you did 50, 30, then 20..that will end the chest routine with 600 reps. But Don't cheat yourself if you can do more on the finisher. FAILURE..all 3 sets..60 second times rests.. If you need assistance on the dips in order to reach 300 reps have a workout partner hold your feet as you cross them behind you. And if you need more of a challenge get a dip/pull-up belt with a chain to add weight. The dip/pull-up belt and the calisthenic station is fairly inexpensive. In fact I recommend the weighted dips. Your going to want to make it more challenging each week. It's highly important that you write all reps and sets down. Each week challenge yourself to do more reps on the exercises. Try to do 300 reps on dips with less sets..even better if you have the belt start adding weight. Don't have weights either purchase a couple dumbbells online (I got an adjustable set that goes up to 100ibs each dumbbell on Amazon for less than 200 bucks.) Or get creative! Chain a cylinder block..a bag full of heavy items..books, tools, your giant 15ibs ass dildo.. whatever you need. On the exercises beat your own reps/sets every week.. use better form every week.. this is part one- CHEST ROUTINE. I've got a bodyweight routine for legs, back, arms, shoulders...the whole body. Took a lot of trial and error..a lot of creativity and I out a lot of thought into all these bodyweight routines. I'll post another one soon.. didn't want to cram it into one long giant ass post.

Let this be a lesson. If you’ve got the space over time build up your own gym.
I sometimes even come home from work and just look at my machines...
Almost all the ones I wanted as a teen I know own.
I’ve had a lot of fun over the years collecting my stuff.
TronThis is excellent advice and you don't have to buy everything at once. Buy an adjustable dumbbell set and an adjustable bench to start..I got the bench and dumbbells with 200ibs of weight for under $300. I've been able to fit up to 110ibs on each dumbbell using other weights i had laying around the house. Buy a pull-up bar..$15... Dip station $60-75..look for deals on equipment daily. Powerbands, kettlebells..you buy just a little thing at a time and it really adds up quick...I got rained out at work today so ill be posting the Back routine shortly..
If you have the space there are some other really cool bits you can get too - A Seal row bench, hyper extension & row bench etc. I'd love those but have run out of room now Lol Imagine being one of these guys like Mark wharlberg or the Rock who have that much money they have their own bloody warehouse stocked up to the brim with everything imaginable. Then jump into your swimming pool afterwards - That would just be a F'kin Dream..... Oh and then get the personal chef to cook you something up too!
AbsoGodDamn Lutely ....
TronI'm stealing that saying lol
Nice read.
I picked up a set of resistance bands yesterday off amazon cause they came up on offer. Seem good for those lacking space and pretty cheap too. Much preferring banded push ups rather than busting out hundreds of reps
Do you loop them under the palms of your hands then up over your upper back? Good idea ...
Yeah, need to wrap them round my hand a couple times to pick up the slack a bit but seems to work okay.
AnonI've accumulated a decent selection of weights at home. I have a flat bench and a doorway pullup bar too. This post is helpful. Thanks for posting +1
Give them a vote if you find it helpful.PermalinkGreat read bro. Dips x 300 reps with solid amount of TUT and full ROM would kill me off faster than the Coronavirus would that’s for sure. Someone once told me the weighted dip is the equivalent of the squat for the upper body which makes sense to me as it hits the whole upper depending on technique.
Looking forward to what you’ve got in waiting for the leg routine.
I’ve got one of these at home in the garden.
Hit the gym 3/4 time’s a week depending on my schedule and then off days bang out sets on the station and some bag work while the kids run around the garden playing. I use 20lt water drums for lunges and a dip belt for the pull ups/dips.
I have a close rack that looks just like that!
If you have small children, like I do, I have my
Son lay on my back and do push ups.... or have him hug me when I do pull ups.... do drops sets with the kid on ur back... I stack the baby and the kid then do a set , make the baby get off, then another set, then make the 5 year old get off... then burn out.... if you don’t have any children.... idk in jail we would use our laundry bag and stacks of books tied together on our backs and stuff, if we couldn’t make a water bag... soft cover books add up if you have enough.... It’s a bulky weight but it works.... at home you can separate your washer and dryer for dips.... if you have a bench to sit at u can use the kids for weighted tricep seated dips....if you don’t have kids I do not recommend asking a person at the park to borrow their kids for exercising though, it might sound weird.... especially now a days.... I have some elite fts resistance bands that are pretty helpful too.... if they close my gym however my park has all the necessary stuff...
Omg... why the fuck didn't you tell it earlier?!
Lol
TronHa I read it and just thought "meh.. normal Forehead post" lol
This is a very good post. Little frustrated that my gym is closed but perhaps it is shut down for a good reason. I will try this ROUTINE and follow your next posts. Very helpful, thank you.
TronI'll be posting a back routine next..Sam got me thinking about my bodyweight back routine..I think you'll really like it..I've got some suggestions for creativity for "weights" if you don't have any at all. look for my next post ....mmm..early this week. I'll cover the entire body...once I get the whole body covered you can always go to my profile and check under "forums"...maybe after it's done I'll copy and paste the whole thing on one post..it will just be long as hell LOL
I use a bottle of BANG for my arm routine, 80.000 reps and u feel a little pump.
Good post bud - Shoulder hand stands/press ups are a goody too.
TronYessir..that's included in the shoulder routine..I've gotten creative with different items..bricks..blocks..for lateral raises. If you don't have dumbbells or barbells..get CREATIVE. I've already got a park picked out if my gym shuts down..and ready for this?? Grandma got a walker laying around..(PREFERABLY ONE SHE NO LONGER NEEDS LOL) do dips on it! I've actually done it and it WILL hold you up. Test it at first of course but most of them are designed for heavy use..to be stable as hell..they have to be for safety precautions. Up to 300ibs anyways
Pull ups will build your back as good as any back exercise.
X2
TronI've got a GREAT back routine I'm going to probably post it next. Supinated, pronated grips..hands different places on the bar..it all makes a huge difference..weighted pull ups..assisted pullups at the end to finish it off..I'm definitely going to post the back routine next..this week sometime..it surprises me how many guys can't do pullups..I'm 220ish and use a 45ibs plate for the first 4 sets..but I've ALWAYS had pullups in my back routine..started at an early age..people tend to avoid them because they are hard..and maybe not good at them..but they are COMPLETELY worth it..if you have to start out assisted..then that's fine..but highly recommend them.
Honestly my intire back was built with pull-ups.
I’m lucky because I have 12 Nautilus machines and a shit ton of plate loads and free weight equipped. Dumbbells , tbar , seated row the works. All in my garage and basement.
It’s not unusual for me to just do pull-up with different grips ....
Can I come over?
TronYou guys are gonna Fuuuuuuuuuck!
Who's the taker though Tron? Lmao
Sure.
Nohomo
Once you enter Sam's Dungeon of pain you are never let back out ....
He strips you down and uses you for meat.
You guys would love my set up.
I may post some pictures on our group page.
I’ve got a couple rare peices. Old shit.
Works great.
I’d get more but I’m out of room.
TronYou know you're not allowed to go over to real live human beings homes, Forehead.
TronI purchased an adjustable bench.. adjustable dumbells up to 100ibs [weights included] all for under $300.all on Amazon. Just for times when I'm not able to go to the gyms. If you shop smart you can get everything you need for an affordable price. Sounds like you've got it ALL covered though. One of my all time favorite exercises is a wide-grip pull-up supersetted with a late pulldown. I hit the wide grips to failure then jump straight to the lat pulldown and have a weight that I can handle for 12-15 reps..4 supersets and lats are PUMPED...then on to the rest of the workout
You can get a good workout anywhere.
Intensity dictates that not fancy equipment.
I bought most of my stuff cheap off govdeals.
